Most people have no clear method for selecting their exercises.
They do what they've always done, copy what they see online, or pick whatever equipment is free. And most of the time it works well enough - most exercises will produce some growth.
But "some growth" and "the most growth you could be getting from the same effort" aren't the same thing.
When researchers compare exercises head-to-head for muscle growth - same volume, same intensity, everything else controlled - the results regularly don't match what's popular.
Three things the research is clear on:
Incline bench press doesn't preferentially grow the upper chest.
Multiple studies using EMG and ultrasound have found that inclining the bench does not increase upper pec activation. It reduces lower pec activity. The upper chest grows equally well from flat pressing. If incline work is in your program specifically for your upper chest, it's not doing what you think.
Seated calf raises miss the muscle most people are trying to grow.
The gastrocnemius – the muscle most people actually want to grow, the visible “diamond” shape – barely contracts when the knee is bent. Seated calf raises almost exclusively train the soleus, the thinner muscle underneath. If seated raises are your main calf movement, you’ve been largely missing the target.
Rows are not meaningful biceps training.
Research comparing dumbbell rows to direct curls found that rows produced roughly half the biceps growth. The elbow flexion demands during a row are too low and the range of motion at the elbow is too limited for the biceps to be adequately stimulated. Plenty of people think they’re training their biceps during back day, but the data says otherwise.
